Your First Weeks

FROM WALKING TO RUNNING, WEEK BY WEEK.

No shame in walking, no rush to a finish line. This is the exact progression that gets a total beginner running continuously in five to nine weeks.

WEEK 1–2

WALK/RUN INTERVALS

One minute running, two minutes walking, repeated six to eight times. No shame in the walking parts — they are the plan, not a failure of it.

WEEK 3–5

BUILD YOUR BASE

Stretch the running intervals to three to five minutes, with one minute walking between. Three sessions a week is enough — consistency beats distance here.

WEEK 5–9

RUN CONTINUOUSLY

Between weeks five and nine, many beginners progress towards twenty to thirty minutes of continuous running. Forget pace — if you can hold a conversation, you're going the right speed.
