The Myth That Has Kept More Women Under-Fuelled Than Any Other In Fitness

This is the myth that has kept more women under-fuelled than any other in fitness — and even the usual rebuttal to it turns out to be wrong. The real answer is far more interesting.

The comforting rebuttal doesn’t hold up either.

For twenty years the standard reply to this myth has been: ‘you don’t have enough testosterone to get big.’ It is comforting, it is repeated everywhere, and the newest research does not support it.

A 2025 meta-analysis in PeerJ, along with earlier reviews in the Journal of Strength and Conditioning Research, found that women and men build muscle at a similar relative rate in response to resistance training. A 2024 primer went further, concluding that acute hormonal responses explain far less about hypertrophy than mechanical tension and training volume do. One 2024 study found total testosterone was not associated with muscle mass, function, or training adaptation in pre-menopausal women at all.

So the honest version is this: you are not protected from building muscle by your hormones. You can build muscle. You are supposed to build muscle. The myth is still wrong — but for completely different reasons, and understanding them is what actually frees you from it.

DO THE ARITHMETIC.
THE FEAR DOESN’T SURVIVE IT.

Bulk is not a switch. It’s a slow rate.

Bulk is not a switch that flips. It is a rate — and the rate is slow. The best-established models of natural muscle gain converge on roughly 4.5–6.5kg of muscle in the first year for a woman training seriously, and those figures assume everything is optimal. Real-world results typically land 20–40% below that.

Spread across twelve months and an entire body, the best case is about 400g of muscle a month — the weight of a mug of coffee, distributed across your legs, back, shoulders and arms. Year two is roughly half of year one. Year three, half again.

Then note the condition attached to every one of those numbers: a sustained calorie surplus. Most women asking whether protein will make them bulky are eating at maintenance or in a deficit. Under those conditions, protein doesn’t build meaningful size — it protects the muscle you already have while you lose fat. The exact opposite of the feared outcome.

Worth Remembering

The women in gyms who genuinely look big did not get there by accident, and they did not get there in a season. They pursued it deliberately, for years, eating in surplus, under a programme built for it. Nobody has ever woken up there because of a scoop of whey.

‘Bulk’ requires a calorie surplus, years of progressive training, and wanting it on purpose. A scoop of powder is none of those three.

THE THING THAT ACTUALLY
MAKES YOU SMALLER.

Density does more work here than most people realise.

Here is the fact that quietly ends this myth for most people. Muscle tissue has a density of about 1.06 kg per litre. Fat tissue is around 0.9. Muscle is roughly 18% denser — meaning a kilogram of it occupies noticeably less space on your body than a kilogram of fat.

Two women of identical height and identical scale weight can be several clothing sizes apart. Replacing fat with muscle at the same bodyweight makes you physically smaller, not larger. This is why the scale so often refuses to move during the exact months your clothes start fitting differently.

Which brings us to the word underneath the whole myth. There is no physiological process called ‘toning.’ Muscle grows or it shrinks. What people mean by toned is existing muscle mass plus a low enough layer of fat over it to see the shape. Protein powder serves the first half of that equation. It has never worked against it.

IT’S NOT A DRUG.
IT’S LEFTOVER CHEESE.

The origin story is less dramatic than the fear.

Whey is the watery liquid that separates out when milk is curdled to make cheese. For most of history it was a nuisance — a waste stream dairies poured away or fed to pigs. Italian cheesemakers eventually reheated it to salvage the last of the protein and called the result ricotta, literally ‘recooked.’ The same substance sits in the tub you’re being warned about.

Chemically, a scoop of whey contains the same amino acids as chicken, eggs, or Greek yoghurt — concentrated and dried. A standard 25g serving carries roughly 110–130 calories. It contains no hormones, no androgens, and nothing that acts on your body independently of the training you do.

Set against the real numbers, the fear becomes hard to sustain: one scoop is fewer calories than a banana and a coffee, and its entire function is to help you reach a protein target most active women in the UK fall short of anyway.

THE THERMIC TAX ON PROTEIN IS ENORMOUS

Protein is the most expensive macronutrient to digest — 20–30% of its calories are burned processing it, against 5–10% for carbohydrate and 0–3% for fat. Eat 100 calories of protein and you keep roughly 75.

IT MAKES YOU HUNGRIER FOR NOTHING

Of 14 controlled trials comparing a protein pre-load against other macronutrients, 11 found significantly higher fullness and the rest found no difference — none found protein less filling. The supplement most feared for making women bigger is the one most consistently shown to reduce appetite.

THE KIDNEY WARNING WAS A COPYING ERROR

The belief that high protein damages kidneys originated in patients who already had chronic kidney disease, for whom protein restriction is genuinely therapeutic — then got applied to healthy people, where it was never tested. A meta-analysis of two dozen studies found no detrimental effect in healthy adults.

AFTER 40, THIS STOPS BEING OPTIONAL

Women can lose up to 8% of muscle mass per decade after 40, accelerating through menopause. A 12-week trial in women aged 60–75 with sarcopenia found 1.2g per kg significantly outperformed the standard 0.8g recommendation for muscle mass and grip strength.

THE BENEFIT HAS A CEILING — AND IT’S LOW

A 2018 meta-analysis of 49 studies and 1,863 participants found protein supplementation improved muscle mass and strength equally in men and women, plateauing at about 1.6g per kg bodyweight. Past that point, more protein did nothing extra.

SO WHAT DOES IT
ACTUALLY DO?

Modest, useful, and well-evidenced.

Strip away both the fear and the marketing and what remains is modest, useful and well-evidenced. Protein supplementation helps you recover between sessions, reduces how sore you are two days later, and preserves lean mass while you’re losing fat — the difference between finishing a fat-loss phase looking strong rather than merely smaller.

The 2023 research on trained women confirmed that hitting protein targets after repeated resistance sessions is what actually drives muscle protein synthesis, and that supplementing is a practical way to get there on days when cooking three protein-led meals isn’t going to happen. A 2025 systematic review reached the same conclusion: protein plus exercise improved strength and lean mass with no adverse body composition outcomes.

That is the whole of it. It is a convenience food that closes a gap. For anyone working a full shift, training three times a week and trying to feed other people, closing that gap with a scoop and some milk is not a shortcut — it is just sensible.

Protein powder will not make you bulky. Not because your hormones prevent it — the newest research says they don’t — but because bulk requires a calorie surplus you are almost certainly not in, years of deliberate progressive training, and a rate of gain measured in a few hundred grams a month at absolute best.

What the evidence actually predicts, for a woman training regularly and eating around 1.6g per kg: faster recovery, less soreness, preserved muscle through fat loss, more fullness between meals, and — because muscle takes up less space than fat — a body that gets smaller and stronger at the same time.

The women who inspired this fear worked extraordinarily hard, on purpose, for years, to look the way they do. You will not stumble into it by drinking a milk byproduct after the gym.

You cannot accidentally out-drink a decade of deliberate training.
