The Myth That Keeps Women On The Treadmill And Off The Weight Rack — And What The Hormones Actually Do

The short answer: women can absolutely build visible muscle through resistance training. What doesn't happen easily is accidental bodybuilding-level muscularity. Muscle gain is gradual, individual, and depends heavily on how much hypertrophy-focused work someone chooses to do.

Walk into almost any gym and you'll see it: the cardio machines full, the weights rack quiet, and a lot of women who'll tell you, if you ask, that they're 'avoiding getting bulky.' I believed the same thing for years before I ever picked up a barbell.

The concern is understandable, and it isn't unfounded — resistance training genuinely can build noticeable muscle. What the myth gets wrong is the scale and the accident: turning into a competitive bodybuilder takes years of deliberate, hypertrophy-focused training, not a few normal strength sessions a week.

A 2020 meta-analysis comparing how men and women respond to matched resistance training found no statistically significant difference in relative muscle hypertrophy between the sexes. On average, relative muscle growth appears broadly similar — though, as we'll get into, that's not quite the whole story either.

WHAT DOES 'BULKY' ACTUALLY MEAN?

'Bulky' isn't a scientific outcome — it's a personal aesthetic judgment, and it means different things to different women. One woman might love visible shoulders and quads. Another wants strength without much visible size change at all. Neither preference is wrong, and both are achievable — the rest of this article is about what actually happens physiologically, so you can aim for whichever one is yours.

FROM DIFFERENT BASELINES.

A real hormone, applied to the wrong assumption.

The fear isn't built from nothing. Puberty creates a large average difference in circulating testosterone between the sexes, and that difference contributes meaningfully to baseline muscle mass and strength — that part of the myth is grounded in something real. The error is in what gets assumed next: that any amount of resistance training pushes women toward the same outcome men reach, just on a slower timeline.

That's not quite how it works. Women are not simply smaller men on a delayed schedule — but the basic hypertrophy process still responds strongly to progressive resistance training in both sexes. Men and women begin from different average hormonal and muscle-mass starting points, and both sexes can respond substantially to the same training stimulus.

The images that reinforce the myth — competitive female bodybuilders with dramatic muscularity — also aren't a random sample of 'women who lifted weights.' They represent years of specialised, high-volume training and deliberately structured nutrition; competitive bodybuilding may also involve practices that aren't representative of recreational strength training. Seeing the extreme outcome and assuming it's the default result of picking up a dumbbell is the same reasoning error the running-injury myths on this site keep running into.

Similar relative growth, different starting points.

A 2020 systematic review and meta-analysis in the Journal of Strength and Conditioning Research directly compared how young to middle-aged men and women respond to identical resistance training protocols. Across 12 hypertrophy outcomes from 10 studies, there was no significant difference in muscle growth between the sexes (effect size 0.07 — essentially zero, from this specific pooled dataset rather than a universal constant). Relative upper-body strength gains actually favoured women in that analysis.

A 2025 Bayesian meta-analysis pooling 29 studies refined this further. Absolute increases in muscle size slightly favoured men (upper-body regions specifically, not lower-body), but relative increases — percentage growth from each person's own starting point — were broadly similar between sexes, with a difference of well under one percent and a credible interval spanning both directions. On average, women build muscle at close to the same relative rate as men; men simply have more baseline mass to grow from, largely reflecting those puberty-driven hormonal differences.

That's the baseline gap the myth is quietly reacting to — a real difference in starting point, not evidence that lifting itself pushes women toward bulk at a different rate than it pushes men.

Visible muscle gain is gradual. Beginners often respond faster than experienced lifters simply because they have the most room to adapt, but there's no single monthly gain rate that reliably applies to every woman — it depends on training age, genetics, programme design, nutrition, and how the change is even measured. Be sceptical of any number presented as a universal female growth rate.

Building a visibly larger physique deliberately is also easier with a sustained energy surplus — eating more than you burn, specifically to fuel growth — alongside high training volume aimed at maximum size. But a surplus isn't an absolute requirement for every gram of muscle gained: resistance training can produce lean-mass gains at maintenance, and in some cases even during a modest deficit, particularly for beginners or anyone returning after time off. Chronic under-eating, on the other hand, does tend to blunt those gains.

Large, bodybuilding-style muscularity doesn't appear after a few ordinary strength sessions. It reflects sustained training choices made over time — a specific, deliberate set of variables that are simple to avoid entirely if size isn't your goal, and just as simple to pursue on purpose if it is.

WHY IT'S WORTH LIFTING ANYWAY

The benefits show up long before any 'bulk' ever could.

Resistance training has a strong, specific evidence base for bone health in women — particularly relevant given accelerated bone loss after menopause. A 2025 systematic review and meta-analysis found resistance training significantly improved bone mineral density at the lumbar spine and femoral neck in postmenopausal women, adding to earlier meta-analyses showing a positive effect on bone density across pre- and postmenopausal women at multiple skeletal sites.

Beyond bone health, the practical effects most people notice first are strength, physical function, and what's often described as a 'toned' look — which is really just visible muscle with a normal, healthy layer of body fat over it, not a separate physiological process from building muscle. There's no such thing as toning a muscle without building it; the two are the same adaptation described with two different words. Resistance training may also modestly raise resting metabolic rate on average, though the effect is real rather than dramatic.

WHAT IF I DON'T WANT MORE SIZE
IN ONE PARTICULAR AREA?

A completely reasonable question, with a genuinely practical answer.

The concern makes sense — maybe you love the way lifting makes your legs feel but don't want your shoulders to broaden, or you're happy with your upper body but wary of your quads growing further. That's not an irrational fear to talk you out of. It's a preference, and it's more controllable than the myth suggests.

Hypertrophy is largely local to the muscles you actually train, and how much a given muscle grows responds to the volume and effort you put into training it specifically. If a body part is growing faster than you'd like, reducing direct training volume for that muscle group — fewer sets, fewer isolation exercises — while keeping enough work for strength and function elsewhere is a genuinely effective way to steer the outcome.

This is one of the more useful things about strength training as a whole: it's controllable. You're not on a runaway train toward an outcome you didn't choose — you're adjusting a set of variables (volume, exercise selection, intensity) that respond to the choices you make, week to week.

THREE THINGS PEOPLE
MISTAKE FOR 'BULK'.

1. Short-term water retention.

New training, a higher-carbohydrate intake, and creatine can all temporarily change muscle glycogen and body water, making muscles look fuller for a while. The timing and magnitude vary from person to person — it isn't a fixed one-to-two-week countdown for everyone — but it settles down and has nothing to do with permanent muscle growth.

2. Post-workout muscle swelling.

The pump you feel right after a session — blood and fluid drawn into the working muscle — fades after you finish training. It's not the same thing as chronic hypertrophy, and it isn't a preview of your long-term physique.

3. Muscle simply being denser than fat.

Muscle tissue is denser than fat tissue, so body composition can change shape even when scale weight changes little. If someone gains some muscle while losing fat, their shape can shift noticeably without adding significant overall size — which is usually the actual result people mean when they say they want to 'tone up,' not avoid.

No. The combination that would need to align for 'accidental bulk' to happen — a sustained energy surplus, high training volume aimed specifically at size, and years of deliberate consistency — simply isn't what a normal strength training routine a few times a week adds up to.

What you get instead, backed by the actual research, is more strength, better bone density, a body that holds its shape better as you age, and — for most people — the physique they mean when they say 'toned.' And if any part of that growth ever outpaces what you want, you can adjust it deliberately, the same way you built it.
